How many carbs per hour do you need while cycling?

There is no single number for every ride. Start with duration and effort, then choose an intake you can tolerate and actually carry.

The important distinction is between a broad sports-nutrition range and your personal plan. A calculator can organise a plan; it cannot measure your stomach tolerance or individual energy needs.

Use duration as a first filter

Endurance guidance commonly uses 30–60 g of carbohydrate per hour for longer exercise, with up to 90 g/h potentially useful in demanding events lasting more than about 2.5 hours. Higher rates require attention to carbohydrate type and practical tolerance. See Burke et al., Carbohydrates for training and competition.

A zero preset means the tool does not add during-ride carbohydrate for that short session. It does not mean skipping meals, training under-fuelled or ignoring individual needs. For harder short sessions, the practical approach can also differ from a rigid hourly rate.

Do not jump straight to the highest number

Food and fluid strategies need to fit the person and the session. The ACSM joint position on Nutrition and Athletic Performance emphasises individual context and well-chosen nutrition strategies rather than one universal intake.

Choose a familiar ride to test your plan. Record what you consumed, how it felt and any gastrointestinal symptoms. Change one variable at a time: amount, mix, concentration or timing. Persistent symptoms deserve qualified assessment, not repeated attempts to force a higher intake.

The planner allows a custom target up to 120 g/h so experienced riders can enter an existing plan. That input range is not a general recommendation, and more is not automatically better. Work with a sports dietitian when individualising advanced intakes or managing a medical condition.

Count carbohydrate, not package weight

A 40 g gel packet does not necessarily contain 40 g of carbohydrate. Use the nutrition label's carbohydrate amount per serving. The same applies to bars and drink powders.

Suppose the plan is 70 g/h for 3 hours: the ride target is 210 g. If you drink 1,800 ml of an 8% carbohydrate drink, that supplies 144 g. Pocket food needs to supply the other 66 g.

With 30 g carbohydrate gels, pack three. They contain 90 g in total, so 24 g is a rounded-up reserve rather than an obligation to eat everything. This distinction makes a packing list more useful than a single hourly number.

Keep hydration separate

Drinking more just to get carbohydrate can produce an inappropriate fluid plan. Set fluid around the conditions and your needs; use food or change drink concentration to adjust carbohydrate. Both too little and too much fluid can be a problem. Individual fluid planning is described in the ACSM Exercise and Fluid Replacement position stand.

Temperature presets in the calculator are examples, not a sweat-rate measurement. A hot day does not tell the tool your exact fluid or sodium losses.

Spread the plan through the ride

The hourly table is an accounting aid, not an instruction to drink or eat an entire hour's allocation at once. Sip and eat gradually when safe, and plan accessible moments around terrain and the event.

A plan should also account for where the next refill will come from. Two bottles may carry enough carbohydrate but not enough fluid for the full duration.
